At-Home Kickboxing Workout for Women Over 30 (No Equipment)

A no-equipment, 20-minute at-home kickboxing workout for women over 30 — from a 10-year fighter. Full follow-along rounds, form tips, and how to start today.

Hey friends, it's Lizzie! If you've been wanting to feel strong again — sharper, more capable, more like yourself — but a gym membership or a fancy setup feels like too much right now, this one's for you. After ten years as a fighter, I promise you this: you can get an incredible kickboxing workout in your living room, with zero equipment, in about 20 minutes. Let's go. 🥊

Why kickboxing is perfect for women over 30

Kickboxing hits different in your 30s because it does three things at once: it's cardio (without the mind-numbing treadmill), it's strength and power (every punch and kick fires your core, legs, and shoulders), and it's the best stress release I know. You leave a session feeling like you could handle anything — and that confidence carries into the rest of your life. It's also gentle on your joints when you control the movements, which matters more every year.

The no-equipment warm-up (3 minutes)

Never skip this — warming up is how you train for years instead of weeks. Do each for 45 seconds:

  • March + arm circles to get the blood moving.
  • Hip openers — slow, controlled leg swings, holding something for balance.
  • Shadow bounce — light on your toes, rolling your shoulders, getting into your stance.
  • Torso twists to wake up your core.

Your stance (the foundation)

Stand with your non-dominant foot forward, feet shoulder-width, knees soft, hands up by your cheeks, elbows tucked to protect your ribs. Stay light on the balls of your feet. Every move below starts and ends here. Good stance is 80% of looking (and feeling) like you know what you're doing.

The 20-minute at-home workout

Do each round for 3 minutes, rest 60 seconds between. Keep your hands up the whole time and exhale sharply on every strike — that breath is where the power lives.

Round 1 — Punches

Jab (lead hand), cross (rear hand), then combos: jab-cross, jab-cross-hook. Pivot your back foot on the cross and hook so the power comes from your hips, not just your arm.

Round 2 — Add knees & kicks

Front kicks (push through your heel), then knee strikes (drive your hip forward). Alternate legs. Hold something for balance the first few times — no shame in it.

Round 3 — Put it together

Flow combos: jab-cross-hook-knee, then jab-cross-front kick. Move around your space. This is where it starts to feel like fighting, not exercising.

Round 4 — Conditioning finisher

90 seconds of fast punches (keep them tight), then 90 seconds of squats-to-knee-strikes. Empty the tank.

Cool down & form tips

Finish with 3 minutes of easy stretching — hips, hamstrings, shoulders, wrists. A few things that'll make you look like you've done this before: keep your hands up (chin protected), pivot your feet on power shots, never fully lock out your elbows or knees, and breathe on every strike. Start slow and clean; speed comes on its own.
